What Each One Is

HIIT alternates short, hard efforts near your maximum with recovery periods. It ranges from the four-minute intervals of the Norwegian 4x4 to all-out 20-second sprints in REHIT or Tabata. The defining feature is intensity: you spend real time close to your limit.

Steady-state cardio, also called LISS (low-intensity steady state), is continuous work at an easy, conversational pace held for a long stretch. It is the same thing as zone 2 training: running, cycling, rowing, or brisk walking at roughly 60 to 70 percent of your maximum heart rate, where you could still talk in full sentences.

VO2 Max: HIIT Wins on Speed

If the goal is a higher VO2 max in the least time, HIIT is the better tool. What drives VO2 max up is time spent near your maximum, which forces the heart to pump more per beat and the muscles to extract more oxygen. A systematic review pooling many studies found interval training produced larger VO2 max gains than moderate continuous training for the same commitment (Milanović et al., 2015), and the Norwegian 4x4 has repeatedly outperformed equal-volume steady work, raising VO2 max around 7 percent in eight weeks in trained subjects (Helgerud et al., 2007).

Fat Loss: Closer Than the Hype Suggests

The popular claim that HIIT melts fat while steady-state does nothing is overstated. When total calories burned are matched, the two produce similar fat loss. HIIT has two edges: it burns a lot in a short window, and it keeps metabolism slightly elevated afterward (the afterburn, or EPOC). Steady-state's edge is that it is easy to extend and repeat, so accumulating a large calorie burn is simple and low-stress. For fat loss, adherence and a calorie deficit matter far more than the format, so the better choice is the one you will actually keep doing.

Sustainability and Injury: Steady-State Wins

HIIT is potent precisely because it is hard, and that is also its limit. Frequent all-out sessions raise injury risk and take longer to recover from, and doing too much of it leads to burnout and stalled progress. Steady-state is gentle enough to do most days, which is why it can make up the bulk of a program without wearing you down. This is the practical reason not to make everything HIIT.

The Verdict: Do Both, in an 80/20 Split

The research on how endurance athletes actually train points to a clear answer: mostly easy, with a small amount of hard. Elite endurance athletes spend roughly 80 percent of their training at low intensity and 20 percent at high intensity, a polarized distribution linked to the best results (Seiler, 2010). You do not need to be elite to borrow it.

A simple weekly template for most people: two short HIIT sessions (a Norwegian 4x4 or REHIT) for the VO2 max stimulus, and the rest of your cardio as easy zone 2 steady-state to build the base and recover. If you are short on time, lean toward HIIT; if you are building endurance or coming back from a layoff, lean toward steady-state.
