Sprint Interval Training: The Shortest Path to a Higher VO2 Max
Sprint interval training (SIT) uses very short, all-out sprints, usually 10 to 30 seconds, separated by long recovery periods. The total hard work can be just a few minutes, yet research shows it raises VO2 max comparably to much longer endurance training. It is the most time-efficient interval method, with one trade-off: the sprints are maximal and genuinely hard.

What Is Sprint Interval Training?
Sprint interval training is interval training taken to its extreme: instead of hard-but-sustainable efforts, you go all-out. A classic session is a handful of 20 to 30 second maximal sprints, each followed by 2 to 4 minutes of easy recovery. The efforts are supramaximal, above the intensity that corresponds to your VO2 max, and the long recoveries let each one be truly maximal.

SIT vs HIIT: What's the Difference?
People use HIIT and SIT loosely, but they are distinct:

What the Research Shows
The striking finding about SIT is how much it delivers for how little. Studies have repeatedly found that sprint interval protocols improve VO2 max and metabolic health comparably to far longer sessions of moderate endurance training, despite a fraction of the total work and time. A meta-analysis of interval training confirmed that high-intensity interval work, including sprint protocols, raises VO2 max more than steady-state exercise (Milanovic et al., 2015). Newer very-low-volume formats like REHIT push this efficiency even further, with just two short sprints per session.
The trade-off is real: all-out sprints are uncomfortable and demanding, and they carry more injury risk than moderate work, so they suit people with a base of fitness.
How to Do Sprint Interval Training
- Warm up thoroughly for 10 minutes, including a few build-up strides. This matters more than usual because you are about to go maximal.
- Sprint all-out for 20 to 30 seconds. Running, cycling, or rowing all work; cycling and rowing are lower impact.
- Recover fully for 2 to 4 minutes of easy movement.
- Repeat 4 to 6 times, building up from fewer as you adapt.
- Cool down for 5 minutes.
Do this once or twice a week at most, with at least 48 hours between hard sessions, on a base of easy aerobic work.
