30/30 interval training alternates 30 seconds of hard effort with 30 seconds of easy recovery, repeated for a set of rounds. The short work bouts let you spend a lot of time near your VO2 max without each effort becoming unbearable, which makes 30/30 one of the most beginner-friendly ways to train VO2 max. All you need is a 30-second interval timer and 10 to 20 rounds.
Of all the ways to train VO2 max, 30/30 is the most approachable. The intervals are short enough that anyone can hit them, but because the recovery is also short, your heart rate stays high across the whole set, which is where the fitness gains come from.
What Is 30/30 Interval Training?
30/30 means 30 seconds hard, 30 seconds easy, repeated. The hard bout is run at a strong pace, roughly the effort you could hold for only a few minutes if you kept going, and the easy bout is a genuine recovery: a jog, slow pedal, or walk. Because the work and recovery are equal, it is called a 1 to 1 ratio. You string together 10 to 20 of these one-minute cycles to make a workout.
The Science: Why Short Intervals Keep You at VO2 Max
The point of 30/30 is not the single hard effort; it is the accumulation. In a study of intermittent runs at the velocity associated with maximal oxygen uptake, alternating 30 seconds hard with 30 seconds easy let runners stay at or near their VO2 max for far longer than one continuous hard run allowed, because the short recoveries kept oxygen uptake high without letting fatigue end the session early (Billat et al., 2000). Since time spent near your maximum is the strongest driver of VO2 max, spreading that time across many short bouts is a highly efficient way to train.
How to Do a 30/30 Workout
- Warm up for 10 easy minutes.
- Go hard for 30 seconds at a strong, controlled pace (about 8 to 9 out of 10 effort).
- Recover for 30 seconds with an easy jog, pedal, or walk. Keep moving.
- Repeat for 10 rounds to start, building toward 15 to 20.
- Cool down for 5 easy minutes.
Trained athletes can do two or three sets of 8 to 12 rounds with 2 to 3 minutes easy between sets. Beginners should do one set and add rounds over time.
