Cardiovascular Endurance: What It Is and How to Build It
Cardiovascular endurance is your body's ability to sustain aerobic exercise over time, and the single best measure of it is your VO2 max, the maximum rate at which your body can use oxygen. You build it by combining easy aerobic base work with two to three high-intensity interval sessions per week. It is also one of the strongest predictors of long-term health, so raising it does more than make you fitter.

What Is Cardiovascular Endurance?
Cardiovascular endurance, also called cardiorespiratory or aerobic endurance, is how well your heart, lungs, and circulatory system deliver oxygen to your working muscles during sustained exercise, and how efficiently those muscles use it. The better your cardiovascular endurance, the longer you can run, cycle, swim, or climb before fatigue forces you to slow down.
Under the hood, it depends on a chain: your heart's ability to pump blood (stroke volume and cardiac output), your blood's oxygen-carrying capacity, and the aerobic machinery inside your muscle cells. Train it and every link in that chain improves. The number that sums it all up is your VO2 max.
How Is Cardiovascular Endurance Measured?
The gold standard is a laboratory VO2 max test, where you exercise to exhaustion wearing a mask that measures your oxygen consumption. But you do not need a lab:
- VO2 max from a wearable. An Apple Watch, Garmin, or other device estimates your VO2 max from your runs. Good for tracking the trend.

Why Cardiovascular Endurance Matters
Beyond performance, cardiovascular endurance is one of the strongest predictors of how long you live. Low cardiorespiratory fitness predicts all-cause mortality more strongly than smoking, high blood pressure, or diabetes (Myers et al., 2002). A large study found people with elite fitness had an 80 percent lower risk of death than the least fit group, with no upper limit to the benefit (Mandsager et al., 2018).
The practical takeaway: moving up even one fitness category, from below average to average, or average to good, is one of the highest-value things you can do for your health.
How to Build Cardiovascular Endurance
The most effective approach combines two intensities:
- Easy aerobic base (most of your training). Two to three sessions a week of 30 to 45 minutes at a conversational pace. This builds the mitochondrial density and capillary networks that fuel sustained effort. This is your zone 2 training.
- High-intensity intervals (2 to 3 sessions a week). This is what raises your ceiling fastest. A meta-analysis found intervals improve VO2 max more than steady-state training (Milanovic et al., 2015), and the Norwegian 4x4, four 4-minute efforts at 90 to 95 percent of max heart rate with 3-minute recoveries, raised VO2 max about 7 percent in 8 weeks (Helgerud et al., 2007).
The roughly 80/20 split, most training easy and a little hard, is the pattern endurance athletes use, and it works for everyone. Progression is built in: because interval intensity is set as a percentage of your maximum, the same effort forces a faster pace as you get fitter.

Cardiovascular vs Muscular Endurance
The two are often confused. Cardiovascular endurance is whole-body aerobic capacity, how long your heart and lungs can sustain effort. Muscular endurance is local: a specific muscle group's ability to repeat contractions, like doing 50 bodyweight squats. You can have strong muscular endurance in your legs and still be limited by your cardiovascular system on a long run, and vice versa.
